Weight Loss Nutrition: The Basics That Actually Matter

You do not need a diet — you need a nutrition framework. Here is a simple one that stands up over time.

Protein first

Aim for 1.2–1.6 g/kg body weight of protein per day, distributed across 3–4 meals. Protein is the most satiating macronutrient, protects lean mass during weight loss, and has the highest thermic effect of food.

Fibre for glycemia and satiety

25–35 g of fibre per day from vegetables, legumes, whole grains, and fruit slows glucose absorption, feeds the microbiome, and improves regularity. Most adults consume half this amount.

Reduce ultra-processed food

Randomized crossover data (Hall 2019) show adults spontaneously eat 500 kcal more per day on ultra-processed diets. Reducing this category — not eliminating entirely — is one of the highest-leverage changes available.
